👟 The mistake I see every September
Someone decides to start running. They head out on day one full of energy and end up walking after eight minutes, lungs burning, concluding that running "isn't for me".
It isn't a willpower problem. It's badly calibrated intensity from the first step. And here's the part that changes everything: if you're suffering in your first weeks, something is badly designed in your plan — not in you.

Walking before running isn't cheating
When you start without a base, your cardiovascular system adapts far faster than your tendons, ligaments and bones. Heart and lungs respond in a few weeks; connective tissue takes months to remodel.
That gap is exactly where shin splints, plantar fasciitis and knee pain show up. The walk-run method exists so mechanical load accumulates at the rate tissue can tolerate, while the aerobic system advances in parallel.

📅 From walking to running, in 8 weeks

| WK 1-2 |
Walking base
30 min brisk walking, 4-5 days a week. This isn't cardiovascular yet — it's giving tendons and fascia time to adapt to repetitive load.

| WK 3-4 |
First intervals
1 min running / 2 min walking, 20-25 min total. Three or four sessions, with at least one rest day between them.

| WK 5-6 |
Raise the running block
2 min running / 2 min walking, 25-30 min. This is where most people feel they're finally running.

| WK 7-8 |
Long blocks
5 min running / 1-2 min walking, repeated. The goal by the end of this phase: 20 continuous minutes at conversational pace.

It isn't rigid. Some people need longer in each phase, and that's completely fine.

Use your pulse, not the feeling of "I'm fine" · PMID:3387734
The most common error is confusing "I can keep going" with "I'm at the right intensity". The body tolerates wrong intensities for minutes before it shows. The Karvonen formula corrects that bias from day one:
Target HR = resting HR + (% × [max HR − resting HR]) |
Example: age 35 (max HR ≈ 185), resting pulse 70. Your reserve is 115. At 65%: 70 + (0.65 × 115) = ≈145 bpm. That's your approximate ceiling for the first months.
Work at 60-70% for the first 8-10 weeks. And you don't need a thousand-dollar watch — a basic chest strap, or taking your pulse by hand every few minutes, already calibrates you better than feel.

🚦 How to know you're on track

YOU'RE ON TRACK
✓ Resting pulse drops slightly after 3-4 weeks.
✓ You hold the same HR at a slightly faster pace every 2-3 weeks.
✓ You sleep the same or better — not worse.
✓ No persistent joint pain between sessions.

TIME TO EASE OFF
✕ Resting pulse elevated several days running.
✕ Sharp, localised pain that worsens each session.
✕ Fatigue that doesn't clear with a normal night's sleep.

Coach's perspective
What I see fail most in beginners isn't lack of discipline — it's the badly calibrated plan. People start with too much intensity, get injured or exhausted by week three, and conclude running isn't for them. It's almost never a problem with the person.
My real recommendation after seeing this over and over: sacrifice speed for consistency during the first two months.
Nobody remembers how long it took you to run your first 5K without stopping. Everybody remembers whether you're still running a year later.
